Beginners can gain muscle faster than at any other stage – if the basics are in place. Here’s a simple 12-week framework.
Weeks 1–4: Learn the movements
Train full body three times a week with light-to-moderate weights. Focus on squat, hinge, push, pull and carry patterns.
Weeks 5–8: Add load
Start increasing weights gradually using the double-progression method: hit the top of your rep range on all sets, then add weight.
Weeks 9–12: Add volume
Add one extra set to key exercises. Keep rest days honest and take a lighter week if you feel worn out.
Eat and sleep to grow
- Eat roughly 200–300 kcal above maintenance
- Protein: about 1.6–2.2 g per kg daily
- Sleep 7–9 hours
What to expect
A realistic gain for new lifters is around 0.25–0.5 kg of muscle per month. Take photos and track strength – the mirror lags behind the barbell.
